Just how badly does caffeine affect sleep quality?

Saw a study recently, which I can't find right now, that showed that even a morning cup of coffee with no further dosing throughout the day can reduce REM sleep that subsequent night. This was somewhat surprising since the common wisdom I've always heard regarding this matter was to not drink caffeine later than the afternoon, and sleep would be unhindered. Sleep quality is obviously really important, playing major roles in cognition, memory consolidation, etc etc.
But caffeine is damn good as well. Is there no way to continue drinking the magic nectar while retaining good quality sleep? Furthermore, does anyone more knowledgeable know just how much caffeine actually affects sleep quality and what the consequences of this perhaps lower quality sleep are in regard to mental functioning.

Does the caffeine source matters? Some claim special kinds of coffee reduces crash. I don't understand how when the caffeine dosage is supposedly all that matters.
Also if we are look at pills vs coffee, coffee is absorb much faster than pills. Could make a difference.

Caffeine source does not matter. Only the other substances you take with it. Some natural caffeine sources have things like L-theanine to balance them out. However, the caffeine is the same no matter what your source is.
